Strength Training for BJJ: 5 Exercises That Carry Over
By Gracie Barra Davenport · September 2026
Most BJJ practitioners either lift wrong or do not lift at all. Bicep curls and bench press will not help you escape side control. Real grappling strength is built through full-body, grip-heavy, posterior-chain-dominant work — the kind that mirrors the actual demands of a roll. Here are the five lifts that move the needle, and how to fit them around your mat schedule at Gracie Barra Davenport.
The Principle: Train the Pattern, Not the Muscle
A bodybuilder isolates muscles. A grappler trains patterns — hip hinge, squat, pull, push, carry, rotate. BJJ is an isometric, posterior-chain sport. You spend most of your time gripping, bracing, framing, and bridging. The best lifts replicate those positions under load. Avoid machines, avoid mirrors, and avoid programs designed for a beach body. Your body composition will improve as a side effect of training like an athlete.
The 5 Exercises That Actually Carry Over
After years of testing what transfers to the mat, these five movements are the highest ROI for grapplers. Pick 2–3 per session, twice a week. Keep reps moderate (3–8) and intensity submaximal so you can still train BJJ the next day.
- Trap-bar deadlift: trains the hip hinge under heavy load — the same pattern you use to stand in guard, finish a single-leg, and bridge from bottom.
- Weighted pull-ups: grappling is a pulling sport. Strong lats let you control posture, break grips, and finish chokes.
- Kettlebell swings: explosive hip extension under fatigue — exactly what hip escapes, sweeps, and stand-ups demand.
- Zercher squats: holding a barbell in the crook of your elbows mimics turtle defense, bear hugs, and posture in closed guard.
- Farmer carries: grip endurance, core stability, and shoulder integrity — the most underrated tool for older grapplers.
How to Schedule Lifting Around Mat Time
BJJ is the priority. Lifting is the accessory. Most members who lift seriously train BJJ 3–4 times per week and hit the weight room 2 times per week — ideally on lighter BJJ days or on rest days. Heavy leg work the morning of a sparring-heavy class is a fast track to injury. Keep volume modest. You are not training to be a powerlifter; you are training to be harder to submit at week 52.
